Deficit all week, scale up?

It feels like betrayal: you did everything right and the scale rose. Here's the honest physiology — almost always it's water, not fat — and the simple way to read your weight so one bad morning doesn't derail you.

What the scale actually measures

It weighs
everything.

A bathroom scale doesn't measure fat. It measures everything in your body at once — water, the food still moving through your gut, stored carbohydrate, waste you haven't passed yet, and yes, fat. Fat is the slow-moving part. Everything else can shift by a lot, overnight, with zero change to how much fat you're carrying.

So when you've eaten in a deficit all week and the number is up, the deficit didn't fail. Real fat loss is happening underneath — it's just buried under noise that's mostly water. Why the scale rises

The graded
reasons.

Each claim graded the way researchers grade it, kept only if it survived a deliberate attempt to refute it. Some are solid physiology; some are plausible mechanisms, labelled honestly.

Strong · physiology
Glycogen holds water — about 3–4 g of water per gram of stored carbohydrate. Eat more carbs, or have a refeed, and your muscles and liver restock glycogen and pull water in with it. The scale moves fast, with zero change in fat.[1]
Moderate
Sodium and carbs shift body water. A salty meal or a carb-heavy day temporarily raises the amount of water your body holds. It's a fluid shift, not fat, and it normalises as intake settles.[2]
Mechanism
A hard or new workout can cause temporary muscle water retention. Unaccustomed exercise triggers muscle damage and inflammation, with fluid and swelling that tend to peak roughly 1–10 days afterward — common right after restarting training. Plausible as a scale driver, though it's not measured as a weigh-in effect.[3]
Mechanism
Stress and, for women, the menstrual cycle change fluid retention. Stress influences sodium and fluid handling, and fluid retention shifts across the menstrual cycle — both plausible drivers of an overnight jump on the scale rather than proven weigh-in effects.[4, 5]
Known effect
Creatine and some supplements raise total body water (~5%). If you've started creatine, expect a measurable bump on the scale — it's water drawn into muscle, a known effect, and it is not fat.[6]
Strong · early loss
Early in a deficit, most of what moves is water and glycogen — not fat. The first week or two of weight change is dominated by water and glycogen, and the familiar "7,700 kcal ≈ 1 kg" rule is a planning approximation, not a precise law of the body.[7, 8]
Moderate
Weight follows a weekly rhythm and carries day-to-day noise. There's a systematic within-week swing of roughly 0.3 kg — heavier after weekends, lighter mid-week — layered on top of ordinary daily noise. Judge a weekly trend, not a single morning.[9, 10]

  • That one up-morning means fat gain. A single high reading is almost always water — fat doesn't appear overnight.
  • That the "7,700 kcal ≈ 1 kg" rule is exact. It's a planning approximation, not a precise law — your body doesn't run on a fixed conversion.
  • That you should crash-cut after a water bump. Slashing calories on a fluid shift is reacting to noise, not signal.

Most overnight jumps are harmless water. But sudden, large, or persistent weight gain — especially with swelling in the legs, ankles, or abdomen, or shortness of breath — can signal something medical and deserves a doctor's attention.

Why did I gain weight in a calorie deficit? +
Almost always it's water, not fat. The scale weighs everything in your body — water, food still in transit, stored glycogen, waste — not just fat. A deficit that's real on paper can be hidden under day-to-day water shifts from glycogen, sodium, hormones, or a hard workout. Fat loss is happening underneath; it just doesn't show on a single morning.
How much can weight fluctuate day to day? +
Substantially. Body weight follows a weekly rhythm — heavier after weekends, lighter mid-week — with a systematic swing of roughly 0.3 kg on top of ordinary daily noise from food, water, and waste. There's no reliable single "normal daily swing" figure, so don't anchor to one number; judge the weekly trend instead of any single reading.
Will a high-carb or salty day make me gain fat? +
No. A carb-heavy or salty day raises water weight temporarily — stored carbohydrate binds water, and sodium shifts body water — but it isn't fat, and it clears within a day or two. To store a kilogram of actual fat you'd need a very large, sustained calorie surplus, not one indulgent meal.
Does a new workout make the scale go up? +
It can, briefly. A hard or unfamiliar workout — especially right after restarting training — is associated with temporary muscle water retention and inflammation that can peak in the days afterward. That's water, not fat, and it settles. Don't read a post-workout bump as lost progress.
How often should I weigh myself? +
Weigh consistently — same time of day, same conditions (ideally first thing, after the bathroom, before eating or drinking). Then judge the weekly average or trend line over 2–3 weeks, not a single morning. Daily weighing is fine and even useful, as long as you read the trend rather than reacting to each reading.
